Understanding sodium labels

How to work out sodium for the portion you actually eat

The sodium figure on a Nutrition Facts label answers a narrower question than most shoppers think. It tells you how much sodium sits in one labeled serving, and that serving is a legal reference amount based on what people typically eat. FDA puts it flatly: the serving size "is not a recommendation of how much to eat or drink." Your bowl, your plate, and your handful are a separate matter, and the label leaves that arithmetic to you.

The arithmetic is one line. Divide your portion by the label serving, then multiply by the sodium on the label. Suppose the label reads 1/2 cup and 380 milligrams (mg) of sodium. You pour 1 1/4 cups. That is 2.5 label servings, so 2.5 times 380, or about 950 mg. One bowl, and you have spent 41 percent of the 2,300 mg Daily Value that the label uses as its reference.

That skill matters more than it used to, because most sodium arrives already inside the food. FDA reports that over 70 percent of dietary sodium comes from packaged and prepared foods rather than the shaker, and puts average intake at about 3,400 mg a day. CDC, drawing on different survey years, reports more than 3,300 mg. Federal dietary guidelines for 2025 to 2030 keep the limit at less than 2,300 mg a day for everyone 14 and older. The American Heart Association recommends no more than 2,300 mg with an optimal goal of no more than 1,500 mg for most adults, and says that for most people cutting back by 1,000 mg a day can improve blood pressure.

The one calculation that does most of the work

Three numbers do everything: the serving size, the sodium per serving, and the size of your portion. The middle number is printed. The first is printed. The third is yours to supply, and it is where the whole exercise usually goes wrong.

Write the multiplier down before you multiply anything. Your portion divided by the label serving gives a single number, and that number scales the entire label. Two cups against a 1 cup serving is a multiplier of 2. Three quarters of a cup against a 1 cup serving is 0.75. A third of a container that holds four servings is about 1.3 servings.

FDA's own teaching example uses a frozen lasagna labeled at 1 cup per serving with 850 mg of sodium, which is 37 percent of the Daily Value. Eat two cups and you have eaten two servings: 1,700 mg and 74 percent. Nothing about the food changed. Only the multiplier did.

The same logic runs in the other direction, and people forget that half. If you eat half the labeled serving of a salty condiment, your multiplier is 0.5 and your sodium is half the printed figure. Working out your real portion is not a way of finding bad news. It is a way of finding the true number, which is sometimes lower than the label implies.

Grams are the common currency

Household measures fail as soon as your portion does not come in cups or slices. That is what the gram figure is for. Every serving size on a Nutrition Facts label is written as a household measure appropriate to the food, such as a cup, tablespoon, piece, slice, or jar, followed by the metric amount in grams.

For anything sold by weight, weigh your portion once and divide. A cracker label might read 16 crackers (30 g) with 230 mg of sodium. You ate 25 crackers. That is 25 divided by 16, a multiplier of about 1.6, so roughly 360 mg. If you had weighed them instead and found 47 g on the scale, 47 divided by 30 gives the same multiplier.

You do not need a scale in your hand at every meal. Measure once, then calibrate your eye:

  1. Fill the bowl or glass you actually use with measured water to learn what it holds. Many cereal bowls hold two cups or more, not the 1 cup on the label.
  2. Weigh your usual serving of a food you eat several times a week, then remember the number. A single weighing of your normal scoop of cereal, rice, or cheese is worth more than a hundred guesses.
  3. Mark the level on a storage container or note which scoop you use.

Start with servings per container

Before you calculate anything, look at the top of the label at servings per container. That line tells you whether the package in your hand is one portion or six.

Some packages are legally a single serving. Under FDA labeling rules, a product that is packaged and sold individually and holds less than 200 percent of the applicable reference amount must be labeled as one serving, with the whole contents counted. That is why a 20 ounce soda and a 15 ounce can of soup each carry one column of numbers for the entire container.

Packages a bit larger than one serving, the kind that might be finished in one sitting or spread over two, often carry dual column labels. FDA describes these as showing calories and nutrients per serving in one column and for the entire package or unit in the other. A 19 ounce can of soup and a 3 ounce bag of chips are the examples FDA gives. When a dual column is present, the work is already done for you if you eat the whole thing.

Packages holding more than about three servings show per serving information only, so the multiplying is yours. Multiplying sodium by servings per container gives the package total, which is the most useful number when you plan to eat a whole tray or share one.

When the label says "as prepared"

A label can describe the food as it sits in the package or as it will look after you follow the directions. Condensed soup is the classic case. The sodium figure often refers to a prepared cup, meaning the can plus the water the directions call for, so the number already assumes dilution. Pour in broth instead of water and you have added sodium the label never counted.

Boxed rice and pasta mixes work the same way. If the figures are given for the food as packaged, the seasoning packet inside is usually part of that total. If they are given as prepared, the label assumes you added whatever the directions specify, including butter or milk, and any salt in the recipe.

Plain dry pasta and rice tell a different story. Those labels are written for a dry weight, commonly around 2 ounces, which swells to roughly a cup cooked. The sodium in plain dry pasta is low. Nearly everything that ends up on the plate comes from the sauce, the cooking water you salted, and the cheese.

Read which version you are holding before you scale it. A multiplier applied to the wrong baseline produces a confident wrong answer.

Turning your number into a percentage

Percent Daily Value is the percentage of the Daily Value for each nutrient in a serving, and for sodium the Daily Value is less than 2,300 mg. That makes the mental math simple. Divide milligrams by 23 and you have the percentage. Your 950 mg bowl is about 41 percent. A 690 mg frozen entree is 30 percent.

The rule of thumb FDA prints, that 5 percent DV or less per serving is low and 20 percent DV or more is high, attaches to the labeled serving, not to your plate. In milligrams those thresholds are about 115 mg and about 460 mg. A snack listed at 4 percent DV looks low, and it is low per serving, but three servings of it lands at 12 percent, and six lands above the high line.

If you are working toward the 1,500 mg optimal goal the American Heart Association describes for most adults, divide by 15 instead of 23. The same 950 mg bowl becomes 63 percent of that target.

Adding a day up is the point of all this. A hypothetical day might run 300 mg at breakfast, a 1,050 mg deli sandwich at lunch, a 250 mg afternoon snack, and a 950 mg dinner portion. That is 2,550 mg before anyone touches a salt shaker, and it happens without a single food that tastes unusually salty. Knowing the running total tells you which meal has room to move.

Your own target is a separate question from the label's reference value. People with kidney disease or heart failure, and people taking certain blood pressure medicines, sometimes have a number set for them individually. That conversation belongs with your health care professional or pharmacist, not with a label.

Counting the salt you add yourself

The shaker is a smaller lever than the package, but it is not nothing, and it is easy to quantify. The American Heart Association lists the conversion directly: 1/4 teaspoon of salt contains about 600 mg of sodium, 1/2 teaspoon about 1,200 mg, 3/4 teaspoon about 1,800 mg, and a full teaspoon about 2,400 mg. CDC gives the chemistry behind it. Table salt is 40 percent sodium and 60 percent chloride, so 1 gram of salt carries about 400 mg of sodium.

That lets you split cooking salt across the people eating. Half a teaspoon stirred into a pot that serves four adds about 1,200 mg to the pot and about 300 mg to each plate. Spread across a family, seasoning at the stove costs far less than most people assume.

Context keeps this in proportion. The American Heart Association estimates that about 14 percent of dietary sodium occurs naturally in foods and only about 11 percent comes from salt added during cooking or at the table, with more than 70 percent arriving in packaged, prepared, and restaurant food. Salting a pot of home cooked vegetables is a rounding error next to a sandwich from a deli case.

Sharing a dish and counting leftovers

Family size packages break the one to one link between a label and a person. Start with the package total, then take your share of it.

A family entree listing four servings at 720 mg each holds 2,880 mg. Split three ways, an even share is about 960 mg. If you take the larger share, perhaps 40 percent of the tray, your portion is closer to 1,150 mg. Nobody ate a labeled serving, and the label still gave you everything you needed.

Leftovers carry their sodium forward. Taking half a restaurant entree home halves what you eat at that sitting, and the other half shows up in tomorrow's total. The same is true of a pot of soup portioned into containers. Divide the total sodium in the pot by the number of containers and write it on the lid. That number is reusable for as long as you make the recipe the same way.

How exact this has to be

Precision has a natural limit here, set by the label itself. FDA rounding rules require sodium to be declared as zero when a serving contains less than 5 mg, to the nearest 5 mg increment between 5 and 140 mg, and to the nearest 10 mg increment above 140 mg. A label reading 0 mg can hold up to 4 mg. A label reading 850 mg covers a real value anywhere from about 845 to 854 mg.

Multiplying magnifies that a little. Scale a rounded figure by four and you scale its rounding error by four. The result is still an estimate, and a good one, but treat a 10 mg difference between two products as a tie rather than a win, which matters when you are comparing labels rather than portioning them.

What survives the rounding is the part that counts: the difference between a 200 mg portion and a 1,200 mg portion. That gap is real, and no amount of rounding hides it.

Spend the effort where it repeats. Run the calculation once on the five or six packaged foods you eat most often, write the per portion figure on a note in your phone or inside a cabinet door, and stop recalculating them. CDC's practical advice on sodium points the same direction, toward comparing sodium across products and checking the amount per serving alongside the number of servings per container, then choosing the lower option and moving on.

Recheck those saved numbers about once a year. Recipes get reformulated, package sizes change, and a serving size that was 1 cup can quietly become 2/3 cup, which changes your multiplier without changing anything on the front of the box.
